Desk Stretches: A 4-Minute Break for People Who Sit All Day
Long hours in a chair leave most people stiff in the same places: neck, upper back, chest and hips. This short routine from the CaliStart Mobility Guide goes through all of them without leaving your desk.
The Desk Break (4 min)
You can do all of this in work clothes, next to your chair. Set a reminder; nobody remembers on their own.
| Exercise | Do |
|---|---|
| Side Neck Stretch | 15 sec each side |
| Upper Back Stretch | 20 sec |
| Chest Opener | 8 slow reps |
| Seated Chair Twist | 20 sec each side |
| Standing Side Bend | 20 sec each side |
| Overhead Reach | 20 sec |
Three of the stretches, step by step

Side Neck Stretch
- Stand or sit tall with your shoulders relaxed.
- Let one ear drop slowly toward the same shoulder.
- Hold with no pulling, then switch sides.
Form cue: Gentle only. The weight of your head is enough.

Upper Back Stretch
- Stand tall and clasp your hands in front of you at chest height.
- Push your hands away and let your upper back round.
- Drop your chin slightly, breathe, and hold.
Form cue: Reach forward as if hugging a big ball.

Seated Chair Twist
- Sit tall on a sturdy chair with your feet flat.
- Place your hands behind your head and turn your chest to one side.
- Hold for a breath or two, then turn to the other side.
Form cue: Grow tall first, then rotate. Don’t pull on your neck.
Make it happen
- Tie it to something. After a meeting, after lunch, when the kettle is on.
- Stand up first. Thirty seconds on your feet is already a change of position.
- Keep it gentle. These are cold stretches, so stay well short of your limit.
What a desk break can’t do
It eases stiffness; it does not replace exercise. A few minutes of strength work on most days does more for how your body feels at a desk than any amount of stretching alone.
